Eating for the Gym on a NZ Budget – Under $100/Week

You don’t need pricey health foods to fuel your workouts. With a bit of planning you can meet protein goals, stay full and keep costs below $100 a week using everyday NZ supermarket items.

1. Set Your Protein Target

Research from the New Zealand Nutrition Society recommends 1.6–2.2 g of protein per kilogram of body weight for strength training. For a 75 kg (165 lb) lifter that’s 120–165 g of protein daily. Split it across meals to aid absorption and satiety.

2. Shop Smart – Where and What to Buy

Pak’nSave and Countdown’s “Everyday Value” ranges give the best price per gram of protein. Bulk packs of chicken thighs, minced beef, and canned tuna are often under $5 per kilogram. Eggs, lentils, and frozen peas are cheap, high‑protein staples. Look for store‑brand Greek yoghurt (≈$3.50 for 500 g) and milk (≈$2.30 for 2 L).

3. Sample Weekly Meal Plan (Under $100)

Below is a simple seven‑day plan that hits ~130 g protein daily while staying under $100 total. Adjust portion sizes if your target is higher.
DayMain Meal (Protein Source)Approx Cost (NZ$)
MonGrilled chicken thigh + brown rice + frozen peas9.20
TueTuna & bean salad with whole‑grain wrap8.80
WedBeef mince chili with lentils10.10
ThuScrambled eggs (3) + toast + yoghurt7.30
FriBaked salmon (budget frozen) + sweet potato12.50
SatChicken stir‑fry with mixed veg9.90
SunLentil soup + cheese toast6.70

4. Prep, Cook, Save Time

Batch‑cook on Sunday to lock in protein and reduce daily cooking stress. Portion into reusable containers and refrigerate for up to four days, or freeze for longer storage. Use a large pot for lentils, a sheet pan for chicken thighs, and a slow cooker for beef mince – minimal active cooking time, maximum flavour.

5. Stretch Your Budget Further

Buy in bulk when sales run (e.g., 2 kg chicken packs for $7.80). Choose frozen veg over fresh to avoid waste. If you’re eligible for Exercise NZ’s subsidised gym scheme, you can redirect the saved money into higher‑quality protein or a basic whey supplement. Remember, consistency beats perfection – the goal is to keep protein high without breaking the bank.
